What to do after a workout injury

Hello everyone!

I started fresh, was going good i was getting ready to get into hiit workouts after just doing normal cardio for a few weeks then on one day i did a kickboxing workout and hurt my shoulder blade muscle really badly, had to take a week off I had 3 take away meals lol and i don’t feel very healthy atm. So should i go back to boring cardio or am i still ready enough for hiit? Is there anything else i can do instead of kickboxing for upper body? other than weights of course?
