Modification help after an injury

I need some advice: I hurt my shoulder etc doing side pull-overs like a month ago. My shoulder needs more time to heal if yesterday’s attempts are any indication.

1. How many days a week can I safely and effectively do lower body strength?

2. I was thinking of alternating stretching/flexibility/Pilates etc with lower strength. What kind of weekly schedule with that would be most effective?
